VO2 max for cyclists: what it is, and how to actually raise it

VO2 max is the most quoted and least understood number in endurance sport. Strictly, it's the maximum rate at which your body can take in, transport and use oxygen during hard exercise — usually expressed in millilitres of oxygen per kilogram of body mass per minute.
Practically, it's the size of your aerobic engine. Everything else — your FTP, how quickly you recover between efforts, how hard you can go on a climb — sits underneath it. Here's what it actually means, how to train it, and how much you should care.
VO2 max is your aerobic ceiling. You raise it with hard intervals in the 3–5 minute range (or short 30/30-style efforts), done once or twice a week for 6–8 weeks. It improves quickly, detrains quickly, and it is not the only thing that makes you fast — but if you've never trained it deliberately, it's often where the biggest single jump in fitness is waiting.
Four things worth knowing first
It's the ceiling, not the floor
VO2 max sets the upper limit of your aerobic engine. Your FTP sits underneath it as a percentage — raise the ceiling and you raise the room available for everything else.
It responds fast, and fades fast
Meaningful gains typically show within 6–8 weeks of consistent work — and disappear almost as quickly if you stop. It's a block to run, not a permanent state.
Genetics set a big part of it
Trainability varies enormously between individuals. Some riders gain a lot, some very little, from identical training. That's normal, not failure.
It isn't the whole story
Efficiency, fatigue resistance and durability all matter as much on a long day. A rider with a modest VO2 max and great durability beats a fragile one with a big number.
How to actually train it
The principle is simple and unpleasant: you have to spend time at or very near your maximum oxygen uptake, and you only reach that by riding well above threshold. Efforts of roughly three to five minutes are the sweet spot — long enough for uptake to climb to its ceiling, short enough to repeat.
Classic 5 × 3 min
115–120% FTPThe benchmark. Long enough to drive oxygen uptake to its ceiling, short enough to complete five times.
Recovery: 3 min easy
Long reps 4 × 5 min
108–113% FTPMore total time at high uptake, at a slightly lower intensity. Brutal but very effective.
Recovery: 5 min easy
30/30s — 3 × (10 × 30 s)
120% FTPMicro-intervals. The short recoveries keep oxygen uptake high while the legs get a break. Mentally far easier.
Recovery: 30 s easy
40/20s — 3 × (8 × 40 s)
118% FTPA harder cousin of the 30/30. The stingy recovery means fatigue accumulates fast.
Recovery: 20 s easy
VO2 work is the most fatiguing training a cyclist does. Three sessions a week will not make you three times fitter — it will bury you, and the quality of every session will collapse. One properly executed VO2 session a week, on fresh legs, beats three half-hearted ones every time.
How to know if it's working
A proper VO2 max measurement needs a laboratory, a mask and a gas analyser. Most riders will never do one, and don't need to. Watch these instead:
- Your 5-minute power. The best practical proxy there is. If your best 5-minute effort is climbing, your ceiling is rising.
- Your FTP relative to that 5-minute power. If threshold is creeping toward your 5-minute number, you're running out of ceiling and should train the top end.
- How you feel on repeated surges. Recovering faster between hard efforts is a very real-world signal of aerobic improvement.

Where to do the work
VO2 intervals are one of the strongest arguments for training indoors. Outdoors you need a climb long enough for a clean 3–5 minute effort, no junctions, no traffic and no descent halfway through — which is a lot to ask on most roads. Indoors you just set the target and go.
A word of warning though: these are exactly the efforts where ERG mode can work against you, since the trainer's lag eats into short reps and a fading cadence triggers the spiral of death. For 3–5 minute reps ERG is fine; for 30/30s, switch to slope mode and pace them yourself.

The realistic expectation
Run a focused block of six to eight weeks and most riders see a genuine step up in their 5-minute power and in how hard they can ride before things fall apart. Then it plateaus, and you move on to converting that ceiling into sustainable threshold power. That's the cycle — raise the roof, then fill the room. Chasing VO2 work all year round just makes you tired.
